Turn a number into a plan

  1. Choose one app or situation you personally want to change, such as Reels before bed.
  2. Set your daily target as an app limit in Screen Time or Digital Wellbeing. Choose an alternative for that moment, such as music, a walk or a conversation.
  3. After a week, compare your actual numbers with the plan. Adjust your target to fit your life; a missed target is not a personal failure.

A hypothetical calculation, not a prediction or evidence of Think First's effectiveness. Yearly totals use 365 days. Useful screen time is not automatically time wasted.

From a goal to a deliberate pause

Built-in app limits on iPhone and Android are a free starting point. Think First adds a pause before selected apps: protect three apps for free. Daily limits, scheduled focus and Hard Mode are Premium. This plan does not transfer automatically into the app.

Formula and example

Daily target on day d = starting time − (starting time − desired target) × d ÷ number of days. The last day reaches your target. The plan total adds up each day's difference from your unchanged starting time.

Example: from 4 to 3 hours a day over 7 days. Each step is about 8.6 minutes, totalling a hypothetical 4 fewer hours during the plan. At your target, that would be 7 fewer hours per week.

Where to find your actual numbers

iPhone: Settings → Screen Time → See All App & Website Activity. Android: Settings → Digital Wellbeing & parental controls; labels vary by manufacturer. Use a complete period and choose either the whole device or a single app.

How much screen time is healthy?

This calculator does not set a medical limit. Work, learning, accessibility and social connections can make screen time valuable. Focus on the use you personally want to change and adjust your goal when needed.

How can I reduce screen time gradually?

Use a full week as your starting point. Choose a realistic personal target and change one specific habit first. These intermediate goals are a linear calculation aid, not a scientifically validated treatment plan.

Can I reduce Instagram rather than my whole phone?

Yes. Use only the Instagram time from your phone report for both your starting point and target. Do not mix app time with whole-device screen time. On iPhone, an app limit applies to Instagram as a whole, not separately to Reels.
